I received my AOR on 27th of February (online application)

How can I update the excel sheet?

I'm surprised they sent out an email on Sunday. I hope they'll keep up the over time haha.

What does "in process ECAS" means? Will I get another email for ECAS?

No, you won't. Are you able to track your application today? If yes, in process ECAS date will be today's date.

Looks like Online applications got AOR sooner than Paper based ones.
On another note, in the case that the application package is returned, will IRCC also send an email notification about the return?

I guess so, we should also see the returned application in the online system. For paper application, IRCC will definitely return the application to the applicants.
